How cold is too cold to run?
There is a temperature below which running outside stops being sensible. It is a lot lower than most people think — and it is not the number on the thermometer that decides it.
The short answer
For a healthy adult in appropriate kit, running outside is safe down to roughly -15°C feels-like. Below about -20°C feels-like, the risk of frostbite on exposed skin rises steeply and most sports medicine guidance says take it indoors.
Both of those are feels-like figures, and that distinction is the whole point of this guide. Wind changes the number that matters far more than the air temperature does.
Wind chill is the real variable
Still air at -10°C is comfortable running weather in the right kit. The same -10°C with a 30km/h wind gives a wind chill near -20°C, which is a genuinely different proposition — and worse, you generate your own wind by running into it.
Rough guide at -10°C air temperature:
- Still — feels like about -10°C. Fine.
- 15km/h wind — feels like about -15°C. Cover extremities properly.
- 30km/h wind — feels like about -20°C. Exposed skin at risk; limit duration.
- 50km/h wind — feels like about -25°C. Not worth it.
Practical consequence: run into the wind on the way out and with it on the way back. Doing it the other way means facing the hardest conditions when you are sweaty, tired and producing less heat — which is when cold actually becomes dangerous.
The thresholds that matter
Above 4°C — no special measures
Long sleeves, maybe gloves in the first mile. Nothing to think about.
0–4°C — cover the extremities
Hands, ears and head. Your body prioritises core temperature by reducing blood flow to the periphery, so fingers and ears get cold long before your torso does. Gloves and a headband are the highest-value items in this band. Watch for ice, particularly after overnight rain.
-10 to 0°C — layer properly
A thermal base layer, a wind-resistant outer, tights, gloves, and something over the ears. A buff over the mouth helps pre-warm air on the coldest days.
This is where the +10 rule matters most: dress as if it were 10°C warmer. You should be slightly cold for the first five minutes. If you start out comfortable, you will sweat, and sweat inside cold-weather layers is what makes the back half of a winter run genuinely unpleasant.
-20 to -10°C — experienced runners, covered skin
All skin covered. Shorten the run. Stay on a loop close to home rather than an out-and-back, so a problem is never far from a warm room. Tell someone your route.
Below -20°C feels-like — go indoors
Frostbite on exposed skin can occur within roughly 30 minutes at these temperatures, and faster on wet or windy skin. The training benefit does not justify it. This is a treadmill day.
Cold rain beats cold air for danger. A wet 3°C is harder on the body than a dry -5°C. Water conducts heat away from skin many times faster than air, so saturated kit at just above freezing strips heat faster than dry kit well below it. If it is cold and raining, treat it as considerably colder than the thermometer says.
Does cold air damage your lungs?
No — this is the most common cold-running worry and it is unfounded for healthy runners. Air is warmed and humidified substantially by the time it reaches your lungs, even at extreme temperatures. Your airways are very good at this.
What cold dry air genuinely does cause is airway irritation: a dry throat, a persistent post-run cough, a tight chest. That is real, but it is irritation of the upper airway rather than damage to lung tissue.
Two things help:
- Breathe through your nose where pace allows. Nasal passages warm and humidify air far more effectively than the mouth.
- Wear a buff or neck gaiter over your mouth. It traps exhaled warmth and moisture and pre-warms the next breath. This is the single most effective intervention for a cold-weather cough.
If you have asthma, cold air is a well-documented trigger for exercise-induced bronchoconstriction, and cold plus dry is the worst combination. Warm up indoors for longer than usual, cover your mouth, and talk to your GP about pre-exercise inhaler use rather than working it out yourself.
Ice is the actual risk
Almost everyone worries about temperature. Almost every serious winter running injury is a fall.
Black ice is close to invisible and forms readily on damp surfaces once the ground drops below freezing — most often on bridges and overpasses, which lose heat from both sides, and in shaded stretches that never see sun. It is worst in the morning after rain the previous evening.
If ice is likely:
- Run in daylight so you can read the surface.
- Shorten your stride and land flatter. Long strides are what turn a slip into a fall.
- Prefer gritted pavements, or fresh snow, which grips better than ice.
- Consider trail shoes for the lugs, or slip-on traction spikes if you regularly run on ice.
- Accept a slower pace. Winter running is not the time to chase splits.
Hypothermia: the signs on a run
Rare in runners, because running generates a lot of heat — but the risk rises sharply if you slow down, stop, or get wet a long way from home. Watch for shivering you cannot control, clumsiness or fumbling with zips, slurred speech, and confusion or unusual apathy about the situation.
The dangerous version is the one that starts when your pace drops in the last third of a long run. If you are getting cold and are still far out, do not push on to finish the distance — head for shelter, or for home by the shortest route.
Getting the layers right
Three layers, each with one job:
- Base — moves sweat off skin. Merino or synthetic. Never cotton, which holds water against you and stops insulating entirely when damp.
- Mid — traps warm air. A light fleece or thermal long sleeve. Skip it above about -5°C unless you run cold.
- Outer — blocks wind. This matters more than waterproofing in dry cold. A waterproof shell doubles as a windproof; a dedicated windproof breathes better if it is dry.
And the extremities, which is where most of the comfort actually is: gloves, a headband or thin beanie, and a buff. Thick socks are usually a mistake — they compress inside the shoe and reduce circulation, which makes feet colder rather than warmer.
